Recovery is mostly about time, food, sleep and not adding more damage. Descending causes the soreness, so reduce it by training descents gradually rather than by adding more mileage. The best recovery tool is a training load you built up instead of one you jumped into.

Trail runners tend to blame distance for their soreness. The descent is usually the culprit.

Running downhill, your quadriceps work while lengthening — contracting and extending at the same time — to control your body’s fall. This eccentric loading causes far more microscopic muscle damage than the equivalent effort climbing. Add thousands of small balance corrections on uneven ground and you have the recipe for legs that hurt for three days.

The damage is mechanical, not a fitness failure

It helps to know what is happening. Soreness after a big descent is not weakness, and it is not lactic acid — that clears within an hour. It is structural damage to muscle fibres, followed by inflammation and repair.

That has two consequences:

  • The only real cure is time. Nothing removes the damage faster; recovery aids can ease symptoms, but the repair runs on its own schedule.
  • You adapt. Repeated, gradual exposure to descending makes muscles more resistant to that damage. This is the single most effective intervention, and it takes weeks rather than one session.

What actually helps

Easy movement. Gentle walking, easy spinning or a very slow shuffle moves blood through the muscles without adding load. Far more useful than lying still.

Food and fluid. Carbohydrate to refill glycogen, protein to support repair, and enough fluid and electrolytes to replace what you sweated. Total intake over the afternoon matters more than precise timing.

Sleep. The most powerful recovery tool there is, and the one most often sacrificed.

Compression and elevation can reduce swelling and the feeling of heaviness. Useful for comfort; not a fix.

Compression garments, massage, cold water — evidence for speeding recovery is limited. They may help you feel better, which has value, but do not expect them to replace training load management.

What makes it worse

  • Running hard on sore legs. Intensity on damaged muscle delays recovery and raises injury risk.
  • A big jump in descent volume. Going from 200 to 1,200 metres of descent in one week is how people end up unable to walk.
  • Ignoring fuelling. Under-eating after a long run prolongs the recovery window.
  • Aggressive stretching of damaged muscle.

Managing a season

If you run in the mountains regularly, build descending tolerance deliberately:

  • Increase descent volume gradually, the same way you would increase distance.
  • Include descent-focused sessions in training rather than only in races.
  • Train the supporting musculature — hips, glutes, calves — because descending stability comes from them.
  • After a big descent, plan an easy day rather than another hard session.

The runners who handle big mountain days well are not always the fittest. They are usually the ones who have spent months descending, and whose legs have already paid for the adaptation.
